What the last week is for#
Nothing you do in the seven days before a race will make you fitter. The adaptations you are racing on were bought weeks and months ago, and they are already banked.
What the last week can do is let the fatigue drain off the fitness you already have. That is the entire purpose, and it is worth stating plainly because almost every race-week mistake comes from forgetting it and trying to squeeze in one more useful session.
The mechanism, in one paragraph#
Model your training as two accumulations: a slow one that represents fitness and a fast one that represents fatigue. Both rise when you train and both decay when you do not — but the fast one decays in days and the slow one in weeks. Cut your training load and fatigue falls away quickly while fitness barely moves. Two consequences follow directly.
Form rises because fatigue falls, not because fitness rises. So the correct question in race week is never “what else can I do”, it is “how little can I do without losing sharpness”.
Cut too long or too hard and fitness starts falling too. A three-week near-total rest does not produce peak form; it produces a rested, detrained athlete. There is a floor, and it is closer than people fear.
What to change: volume, and almost nothing else#
The consensus across distances and sports is unusually tight:

So: shorter sessions, same days, same intensities. A typical race week keeps two short sessions with a handful of race-pace efforts in them — enough to feel the pace, far too little to accumulate cost — and fills the rest with easy work.
The single most common error is inverting this: dropping the hard efforts because they feel risky and keeping the volume because it feels virtuous. That is precisely backwards. It removes the thing that maintains sharpness and keeps the thing that causes fatigue.
How long#
Longer events need longer lead-ins, roughly:
- 5K to 10K — three to five days is usually enough
- Half marathon, or an equivalent-duration multisport event — about a week
- Marathon and longer — ten days to two weeks, with the biggest cuts in the final week
If you are unsure, err short. A slightly under-rested athlete races close to their potential. An athlete who took ten easy days before a 10K has usually given something up.
When the race is not the goal race#
Most races in a season are not the one the season is for, and giving each of them a full lead-in costs more fitness than the results are worth. For a tune-up race, a mid-block event or a training race, two or three easy days beforehand is usually the whole adjustment — you accept that you will race slightly tired, and you keep the block intact.
The decision worth making explicitly, well in advance, is which races get a real lead-in. Two or three a year is a normal answer. Athletes who lead in to everything spend the season fresh and unfit.
What to leave alone#
Everything that is not training load. The list is short and the discipline is hard:
- Your food. Race week is not the week to change your diet, cut weight, try a new fuel or experiment with fasted work. Eat approximately what you have been eating, with the carbohydrate intake in the final days matched to the demands of the event.
- Your shoes and your kit. Nothing new on race day is an old rule because it keeps being learned the hard way.
- Your sleep pattern. Chasing a heroic sleep the night before rarely works and adds pressure. The nights that matter are the two or three before that.
- Your strength work. Reduce it in line with everything else, but a sudden total stop in the final days is a change, and changes are what you are avoiding.
- Your race plan. The pace you can hold was determined by training, not by how good you feel on Thursday.
Why you will feel terrible on Wednesday#
Almost universally, the middle of race week feels bad — heavy legs, low motivation, a sense that fitness has evaporated overnight and a strong urge to prove otherwise with a hard session.
This is normal and it is not evidence of anything. The plausible reading is that the body is doing several repair jobs at once, now that it has been given room. It passes, usually in a day or two, and the athlete who “tests” themselves in the middle of it re-introduces exactly the fatigue they spent the week shedding.
If you need reassurance, look at the trend rather than the feeling. Resting heart rate and heart-rate variability drifting back toward your normal range is the signal that the process is working — see HRV for endurance athletes for what those numbers do and do not say.
What a forecast can tell you, and what it cannot#
If your training data is being tracked, the trajectory of form toward a date can be projected: given the sessions ahead, roughly where fitness, fatigue and form land on race morning. That is arithmetic on the same two accumulations, and it is genuinely useful for one narrow question — whether your lead-in is long enough or too long for the event.
It cannot tell you your finishing time. It cannot tell you how the day will go. And it cannot account for the weather, the course, the field, your sleep on Friday, or the fact that you are a person rather than a pair of exponential curves. A projection is a consequence of the plan, not a prediction of the race.
Race morning#
One last thing, and it contradicts the rest of the year’s advice.
Race off the plan, not off a score. Readiness numbers are useful precisely because they interrupt you on ordinary training days — and on race morning they are noise. Nerves, a short night, an early alarm and travel all suppress the same signals a readiness estimate reads, without saying anything about what you can do at 9 a.m. Athletes set personal bests on mornings when every recovery metric looked poor. This is the day the number does not get a vote.
